How Calorie Calculators Work: BMR, TDEE, and Setting a Realistic Target

Calorie calculators promise a single number — how much you should eat — but that number is built from a chain of estimates, each with its own assumptions. Understanding what's actually being calculated makes the result far more useful than treating it as an exact prescription.

Step one: Basal Metabolic Rate (BMR)

BMR is an estimate of how many calories your body burns at complete rest — just to keep your organs running, maintain body temperature, and support basic cellular function. It's the foundation every calorie calculation builds on. The most widely used formula is the Mifflin-St Jeor equation, developed in 1990 and now considered more accurate than older formulas for most people:

Men: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age + 5 Women: BMR = 10 × weight(kg) + 6.25 × height(cm) − 5 × age − 161

Notice that BMR depends on weight, height, age, and sex — but not activity level. That comes next.

Step two: Total Daily Energy Expenditure (TDEE)

BMR only accounts for calories burned at rest. To estimate your actual daily calorie needs, BMR is multiplied by an activity multiplier that reflects how much you move throughout the day:

The result, TDEE, is your estimated maintenance calories — roughly how much you'd need to eat daily to keep your weight stable.

Step three: adjusting for weight goals

Once you have TDEE, calorie targets for weight loss or gain are set by creating a deficit or surplus relative to that number. A commonly cited rule of thumb is that roughly 3,500 calories corresponds to about one pound of body weight, so a daily deficit of 500 calories would suggest losing approximately one pound per week — though this rule is a rough approximation, not an exact biological law, and real-world weight change varies by individual and slows as the body adapts.

Why the number is an estimate, not a precise measurement

Every formula-based calorie estimate carries a margin of error — typically within about 10% of your true metabolic rate, since individual metabolism varies based on factors like muscle mass, genetics, and hormone levels that a simple formula can't fully capture. The most reliable way to fine-tune your number is to start with the calculated estimate, track your actual weight change over 2–3 weeks, and adjust the calorie target based on real results rather than relying on the formula alone.
